The cossack squat is a wide-stance, single-side deep squat that drops the hips low over one leg while the other stays completely straight with the toes pointing up — the most complete lateral squat pattern in the warm-up, building side-to-side mobility and strength in one move.
Cossack Squat Execution Standards
These cossack squat standards progress through four levels, from stance setup to smooth side-to-side transitions.
- Level 1: The Stance. Set your feet roughly double shoulder width with toes slightly out. The width is your rail — too narrow and the movement becomes a bad squat instead of a true side shift.
- Level 2: The Descent. Sink your hips deep to one side, keeping the squatting heel glued to the floor and the knee tracking over the toes. Depth counts only when the heel stays down.
- Level 3: The Straight Leg. The opposite leg stays completely straight with toes pointing up toward the ceiling. That toes-up position loads the adductors and hamstrings — it is the whole point, not decoration.
- The Rhythm. Keep your spine long and chest tall, then transfer across through a low hip hinge — hips travel side to side, not up and down. Slow, controlled switches beat deep, collapsed ones.
As the primary adductor mobility drill with a built-in strength component in the 200+ FCS warm-up, the cossack squat builds the lateral hip range that combat constantly draws on: opening the hip for round kicks and checks, sinking under level changes, and riding weight transfers between stances.
It sits in Block B (Multi-Planar Mobility & Dynamic Stretching) alongside the 90/90 hip switches — after a pulse-raiser such as a light 打空拳训练 round, before any ballistic output.
A fighter with stiff, weak adductors gives that weakness away standing: narrow low kicks, wobbly checks, and level changes that bend at the spine instead of the hips.
How to Structure Your Cossack Squat
A complete cossack squat block at Gooart Space follows the 200+ FCS warm-up structure: 2 to 3 sets of 6–8 reps per side, with 30–40 seconds of rest between sets.
Set 1 works at a comfortable depth with arms extended forward as a counterbalance, pausing one breath at the bottom of each rep. Set 2 chases full depth while keeping the heel down and the spine long. Set 3 (optional, intermediate and above) adds a kettlebell held goblet-style at the chest — the counterweight actually makes depth easier while quietly loading the legs.
Keep every rep at technique-first pace: an honest heel-down half depth beats a collapsed full one. Finish with one slow rep each side, exhaling into the deepest comfortable range.
Common Mistakes in This Lateral Squat
- The squatting heel lifting off the floor. Weight rolls onto the ball of the foot and the ankle never loads. Shorten the depth until the heel stays planted; elevate the heel on a thin plate only as a temporary bridge.
- The straight-leg toes dropping flat. The foot rolls forward and the adductor stretch quietly disappears. Keep the toes pointing at the ceiling for the entire rep — heel planted, foot vertical.
- Rounding the spine to fake depth. The chest folds over the knee and the low back does the reaching. Keep the spine long and chest tall; if you must lean, hinge from the hips with a flat back.
- The knee caving inward. The squatting knee dives toward the midline under load. Push the knee out over the toes and screw the foot into the floor.
- Bouncing out of the bottom. A quick drop-and-rebound uses momentum where control should live. One full breath in the bottom position before you drive back up or transfer across.
- Standing up between every rep. Rising tall each time turns the lateral pattern into repeated single squats. Stay low and shift hip-to-hip across the midline — the transfer is where the mobility is built.
- Warm up first: 30–60 seconds of light pulse-raising before the first set; this drill lubricates the hips and knees but should not be the first movement of the day.
- Respect the knees: Force the depth and the knee pays for the adductors’ stiffness. Progress depth week to week and keep the knee tracking over the toes.
- Scale the position: Hold a pole, rail, or partner’s hand for balance, or squat to a box — keep the toes-up straight leg and heel-down rules while range develops.
- Load last: Add the kettlebell only after full-depth bodyweight reps are clean on both sides; the counterweight helps depth but hides balance deficits.
- Stop conditions: Sharp pinching in the groin, inner knee pain, or a heel that refuses to stay down means stop, shorten the range, and rebuild — forced depth rehearses compensation, not mobility.
Sink your hips deep to one side while keeping the opposite leg completely straight with toes pointing up. Keep your spine long.”
益处
作为涵盖200多个FCS动作的更广泛动作库的一部分,该动作以核心训练为基础 力量训练 principles while targeting the specific demands of the Strength & Conditioning phase. In terms of difficulty, beginners can start here with confidence, since the movement pattern is straightforward to learn.
In the 200+ FCS framework, Cossack Squats is programmed inside the warm-up portion of a session. Use it early in the session to raise heart rate and prime the specific tissues and movement patterns you will need later, at a controlled, technique-first intensity.
